Weekly Plan: 3 Sessions
An effective home routine can be structured in 3 days per week:
Day 1: Full Body A
- Push-ups: 3 sets x 10-15 reps
- Squats: 3 sets x 15-20 reps
- Lunges: 3 sets x 10 reps per leg
- Plank: 3 sets x 20-30 seconds
Day 2: Core and Mobility
- Plank: 3 sets x 30 seconds
- Crunches: 3 sets x 15 reps
- Mountain climbers: 3 sets x 20 seconds

Progression Without Weights
To progress without equipment, there are 3 strategies:
- More repetitions: if today you do 10 push-ups, next week try 11
- Less rest: reduce rest between sets from 90 to 60 seconds
- Harder variations: one-arm push-ups, pistol squats, elevated planks

- Not warming up: even at home, spend 5 minutes warming up
