When you start in fitness, it's easy to feel overwhelmed by the sheer number of supplements out there. Ads everywhere promise incredible results. The reality is that as a beginner, you need very few supplements. Most of your progress will come from food and training.
Supplements Worth Taking
1. Protein Powder
Protein is the most researched and effective supplement. It makes it easier to hit your daily protein target (1.6-2g per kg of body weight) without having to eat chicken all day. A post-workout serving of 25-30g is ideal.
2. Creatine Monohydrate
Creatine is the most studied supplement in the fitness world. It increases strength, muscle volume, and recovery. The standard dose is 5g per day, every day. No loading phase needed.
3. Omega-3 (Fish Oil)
Omega-3s reduce inflammation and improve cardiovascular health. Useful if you don't eat fish 2-3 times per week. Typical dose: 1-2g of EPA+DHA per day.
4. Multivitamin
A quality multivitamin covers potential gaps in your diet. It's not magic, but it serves as nutritional insurance, especially if your diet isn't very varied.
Supplements You Can Skip
As a beginner, you don't need:
- Pre-workouts: they contain a lot of caffeine and ingredients of questionable effectiveness. A coffee before training is enough.
- BCAAs: if you already take protein, BCAAs are redundant.
- Fat burners: most don't work or have side effects. Diet and cardio are more effective.
Priority Order
If your budget is limited, here's the order in which you should buy supplements:
- Protein powder
- Creatine
- Omega-3
- Multivitamin
Everything else is optional and can wait until you have more experience and a bigger budget.

Supplements are just that: supplements. They don't replace a good diet. Before spending money on supplements, make sure you have the fundamentals covered: eating enough protein, carbs, and healthy fats, and getting 7-8 hours of sleep.
